Also if it is not annoying to your coworkers, you can install Blip Blip, set it to 10 or 15 minutes (note: the gong sound is awesome), as a reminder for yourself to be mindful.
If you can have your phone at your desk, set an alarm to beep at intervals to remind you to get up and walk a bit, and to drink and/or eat. Or to have your coffee. Blip Blip allows you to choose intervals and sound. It works great for Pomodoro.
If not, some watches can be set to beep on the hour.
I'm working a job now that requires me to get up in order to do things or interact with visitors, and I find that I lose track of time far less than when I had an office job that was just me and my computer. In previous jobs, without things to naturally break up my day, I really lost track of time, which makes time management impossible for me.
If you can take your lunch and breaks at the same time every day, that will help, too.

I do the same with an app "Blip Blip". You can set reminders to go off at regular intervals like you have for every 3 hours.

Haven't tried any myself yet but I was wondering about something similar. Maybe Blip Blip? I searched 'Time Signal' and there's a few hourly ones but this looks like it's got more options like you mention.
