this is what I did - and I'll have to do it again soon, but it helped a lot for a while:
then when you're done all that, you'll have a ton more space left. you can use this trick to delete all unread emails older than a certain date - if it's been a year and you haven't ever clicked it, then you won't ever do it and you can clear up the space.
in the future, try to make a habit of checking your email and flagging/starring the important ones when they pop up. you can also set up notifications from important senders like your family, close friends, employer, government agencies, whatever.
then make sure you don't accidentally subscribe to newsletters when you sign up for stuff, it's great to have a throwaway email for stuff like that so it doesn't clog up your main "official" email.

I use Mailstrom. It allows you to delete emails in batches based on different groupings (sender, subject, shopping, time, size etc.) and also unsubscribe. When my mail is getting out of control I go in and delete a couple hundred in a few minutes. It’s actually quite satisfying.

It helps me to set a alarm on my phone like "16:00 -> Serious Time" where I check https://habitica.com/ and check off my daylies I did and try to spend 20 + minutes doing something on my "todo" which usually consists of piss easy things like "google telephone number of doctor" and replace it with "call doctor" which I might or might not do then or when I feel like it.
This usually works until I got holidays and then I forget it until my life starts crumbling and then I start again.
I think the trick here is for me the smaller I can break down the stuff I need to do the easier it is for me to actually do it. If I write todos which are huge like "find a job" I'll look at it and think of all the things I might do or can do or should do and do none.
Edit: also setting up like timed todos works for me. Like "call doctor thursday 11am" because on monday it's far enough for me to not procrastinate making the decision to set up the target date, It feels like I actually did something on monday and it pressures me into doing it friday thanks to a bad conscience.

Less typing and more convenience. In an app there are premade shopping items that you can easily add to your list just by tapping on them. And you can create your own. Once you got them into your shopping bag, you tap on them and they move away. And when you buy the same things regularly you can just go to the list of previously added items and just tap on them to add them again. Much quicker and easier than typing in a note app. I use That Shopping List which is free and simple.

And once you've marked something on the list, it moves away from the list which makes it neat and tidy and there's a section with previous items that makes it easy to add things that you buy on a regular basis.

Being stuck on my phone was actually seriously affecting my life. So there were two android apps I used:
AppBlock - Customizable with many features. Notably you can set it so that you can't uninstall it without a pin code, so you can have a friend set one in secret if you don't trust yourself (which you shouldn't.)
Off The Grid - the nuclear option that I had to resort to because I kept disabling AppBlock. Only allows you to make phone calls, use the camera, and use one app of your choice (I allowed my texting app.) You can watch an ad (which can be permanently disabled) or pay them $1 to unlock your phone, and pay subscription to allow more apps. There's no way I'm paying someone else to unlock my own phone, so it's really effective.
Because I won't lock down my phone myself, I schedule the app to do it until I get to work. Turns out there's a lot you can do in the mornings before work when you're not a slave to your phone/reddit. It sucks the first couple of times but I've gotten used to it.
Meditation can also help you be able to see your thoughts more objectively and make it easier to pull back something before it's completely submerged.
Something that helped me a lot instead of putting on a timer for 5 minutes, I use this app to put on a infinite counter that counts up until I stop it. It makes me feel less like I'm "doing my time" and more like I'm just doing what I feel like at that time.
I've also noticed I can get into it quicker because I'm not just waiting for the chime to tell me the timer's up

Meditation is basically just discipline for your brain, it may reduce your "monkey mind" but it's more likely to allow you to notice when you start thinking about something else allowing you to pull yourself back quicker

you can get them in 6x6” sheets and cut them with scissors to fit your needs. they won’t have the invisible edges like the fancy ones but it’s much more economical. also you can get the invisible cosrx patches in bulk quantities on ebay for about 10¢ a patch which isn’t too bad if you need some for going out.
The book “Deep Work” by Cal Newport will explain what that is. It’s actually worth a read because there are value to be extracted from that shit. It actually does apply and help with ADHD because it helps eliminate distractions while you are trying to be engaged and focused on whatever it is you are working on. ADD is a spectrum, just like Down syndrome, while you could have had a long and difficult road for your masters, I had a long and difficult road just to get my bachelor’s degree (took me about 6 years and 3 different colleges) and I was diagnosed in 1st grade. While I had some support from my parents (I did struggle with the “you have so much potential” and “you need to figure out a system that works for you”) but they got a tutor for my school work but they ended up just doing the work with me instead of teaching or exploring with me ways to do school to benefit me. I didn’t realize until I was fired from my second job the impact ADD has on my day to day life. I was always told as a kid that ADD was just attention issues and only a school thing. For todo lists, my chalkboard in the kitchen has helped. Stuff still sits there for months — but stuff taking 3 months to get done is still better than how things worked before the chalkboard.
For things like groceries, we have a magnetic notepad like this, and a magnetic pen basket like this on our fridge so we can quickly add stuff to it. It works great unless of course I forget to bring it with me to the store. Luckily my wife's usually able to text me a photo of it in those cases.
Alternatively, something we used to do was make a list on Trello using a checklist on a single card. I'm sure there's other apps that are probably better suited to the task, but the great thing we found was that we could

The pomodoro technique pretty much breaks your work down into 20 minute periods with breaks in between them. So you focus on something for 20 and then are immediately able to take a break or look up whatever thoughts came to your mind during that period, etc. and then you go back into the 20 minute period. I’m ADHD inattentive type so this works well for me because I’m able to do work while being able to look up whatever distracting thoughts come to mind. I find index cards better, I don't like notebooks because you can't easily just rip a page out if you think it's shit, made a mistake or are just jotting temporary notes like a shopping list or reminder, personally I use one of these with this pen. Personally the more disposable, portable, and re-organizable it is the more likely I am to use it and you can always place old cards into a draw, an organizer or box for later review.
I have a really nice leather travellers notebook but I find I rarely use it because most of the time if I need a pen and paper it's for jotting down things that will be meaningless in a weeks time and I don't like wasting pages.

I set up all my subscriptions in a tracker app and seeing the weekly/yearly cost of some things convinced me to cancel a bunch of them immediately.

Website blockers were a life saver when I needed to study in university. I used cold turkey, but that was 10 years ago, so I have no idea how the platform has changed since then. Taking notes on physical paper also helped me. First, I find writing on paper helps my memory more. It also takes more focus, so I’m less likely to get distracted by other things. If you’re worried about missing stuff during lectures while writing, developing shorthand can help notes. I also used livesscribe pens, which combined my writing with recorded audio. This was helpful because I could go back and listen to any parts I didn’t remember. I could also star where I couldn’t understand or daydreamed and missed something and then go back later and listen again. I could use the physical paper, or plug it into my computer and put the notes there.
I was in grad school for the first lockdown of 2020 and had three hour lectures online (that was awful). I started putting headphones in and listening to lectures while I folded laundry or did other light chores. Something that didn’t require much thought but kept my hands busy. You’d think it’d suck, but my dopamine starved brain was excited to do ANYTHING rather than sit and watch zoom for 3 hours.

Similarly, I have a colorful pill organizer for my medicine and vitamins. The tax for me is the effort it takes every Sunday to refill it but I've been able to consistently take my meds and vitamins for a year and a half now!!
And then I put all the inserts on one side and mounted it to the side of the cabinet like this so that I could still put the bottom pieces underneath. It's worked out super well.

It may be worth trying Dental Picks. They're much smaller than they look on packaging, and you just push them straight through at the gum line, versus sliding the floss up.
Or if you don't like those, they now have Floss Picks where the floss is more like a thin ribbon, rather than tiny rope.

So maybe this will help someone else, but I just recently(like a month ago) started using Habitica, and I am floored by how well I'm doing with it lately.
Like now I get a dopamine hit every time I complete a task, and I genuinely have to think about it if I decide to skip a task.
It's literally changed the way I look at completing tasks. Imagine your hyperfocus being on completing tasks so you can level up your character and defeat a boss so you can buy rewards and get your character stats all set up the way you want.
Plus, there's a pretty helpful Guild of ADHD'ers on the app who helped write a few good articles on how to make it work for ADHD better.

Ended up getting a nice dial-style one like this because I needed an "empty" indicator. I like it, it's easy to read and colour-coded.

Not to be that person, but this isn't really a perfect solution since the problem is with your memory (y'know, having to remember if you've taken the pills), and all this does is add extra steps by requiring you to remember to flip the bottle over when you're done, and then you have to remember to flip it back over before you to go bed.
I don't have one of these yet personally (I'm planning on getting one at some point though), but I've heard good things about these timer cap bottles! They'll display how long it's been since you've last opened the bottle, which is great since you won't have to do anything extra to remember when you last opened it. It'll just say it on the top of the bottle.
If you don't want to pay for the Timer Cap Bottles, this is definitely something you can try since it probably will help some folks. But if you're willing to pay a little bit of money, the Timer Cap Bottles will probably be more convenient of a solution to the whole "Did I remember to take my pills today?" problem.
TL;DR: This solution may not be for everyone, so <em>here is an Amazon link to a bottle with a Timer on the Cap</em> that tells you when you last opened the bottle. It will require much less steps for those who struggle with remembering and keeping routines.

I mostly use it to for my pomodoros - 45 minutes of working followed by 15 minutes of rest. I was using timers on my phone but found that I was having trouble transitioning from one task to another. I suspected that was because I would lose track of time and then wanted to "finish this one thing real quick" when the timer would go off. Then I would use that delay as an excuse to delay the next transition, and the next, and by the afternoon the alarms were a mere suggestion that I was ignoring almost completely.
I also use it for when I have an appointment later in the day. Since it only goes up to one hour, I divide my time between NOW and TIME TO GO, and attempt to work within that window. But I allow myself to kinda flit around between whatever my brain decides it's the most fun in the moment. As long as I can see the clock face, I can be mildly productive even in WAITING MODE
Luckily for me I just have the one pill a day (Concerta).
My wife, who takes... a... a true fuckload of pills every day... She uses an app that works very well for her.
She has a bunch of pills taken at multiple schedules. She uses it to keep track of her epilepsy, and migraines, and when she needs to clean her medical equipment. It's pretty nice.
